How to reverse prediabetes before it becomes diabetes

Prediabetes is reversible for most people in three to six months. Losing 5–7% of body weight, replacing refined carbohydrates with protein and fibre, walking 15 minutes after each meal and sleeping seven hours brings fasting glucose and HbA1c back into the normal range without medication in the majority of cases.
What prediabetes actually is
Prediabetes means a fasting glucose of 100–125 mg/dL or an HbA1c of 5.7–6.4%. Your pancreas is still producing plenty of insulin — your muscles and liver have simply stopped listening to it properly. Nothing is broken yet. That is why the reversal odds here are far better than after diagnosis.
Left alone, roughly one in three people with prediabetes progresses to type 2 diabetes within five years. Acted on, most do not.
The five moves that do the work
In order of impact for a typical Indian household:
- Lose 5–7% of body weight — for an 80 kg person that is 4–6 kg, and it disproportionately comes off the liver first
- Halve refined carbohydrate volume: white rice, maida roti, biscuits, sweets, fruit juice and sugary chai
- Put 25–30 g of protein in every main meal — dal alone is not enough; add curd, paneer, eggs, fish or soya
- Walk 15 minutes after lunch and dinner — this alone can cut post-meal spikes by 20–30%
- Protect seven hours of sleep; one week of five-hour nights measurably worsens insulin sensitivity in healthy adults
A realistic 12-week arc
Weeks 1–2: change the plate order — vegetables and protein first, carbohydrate last. Add the post-meal walks. Expect fasting glucose to start easing.
Weeks 3–8: reduce portion of the staple grain by a third and replace with dal, sabzi and curd. Add two strength sessions a week; muscle is the largest glucose sink in the body.
Weeks 9–12: retest HbA1c. Most people who hold the above see a drop of 0.3–0.8 percentage points, which is often enough to leave the prediabetic band.
What does not work
Cinnamon, karela juice, methi water and jamun powder are not reversal strategies. Some have a mild effect on post-meal glucose; none replace weight loss and carbohydrate reduction. Skipping breakfast and then eating a very large dinner tends to make morning readings worse, not better.
If your doctor has offered metformin for prediabetes, that is a legitimate option and works well alongside lifestyle change. It is not a failure to take it.
